Panera has a reputation as the healthy option among fast-casual chains, and parts of the menu earn it. But the same menu also has a 149 g carbohydrate bread bowl, a 109 g cinnamon roll, and juice and flavored milk that list 20 to 30 g of sugars in a small glass. If you are managing type 2 diabetes or prediabetes, the good news is that Panera lets you build a meal piece by piece, so you can see where the carbohydrate is and choose around it.
Quick answer: The biggest carbohydrate items at Panera are the bread bowl (149 g with broccoli cheddar soup, and the empty sourdough bowl alone lists 130 g), pastries and sweets (the vanilla cinnamon roll lists 109 g, the wild blueberry muffin 69 g), bagels (the plain bagel lists 57 g), and sweet drinks. The lowest-carbohydrate choices in the data are half salads (7 to 19 g), cups of vegetable-based or broth-based soup (10 to 13 g), and half sandwiches at about 27 to 34 g. A cup of soup with a half salad can land near 24 g, while a bread bowl with a glass of chocolate milk lands near 172 g. This is general education, not a meal prescription.
How to read these numbers
Every figure in this guide comes from FastFoodNutrition.org, a database that lists Panera as the source of its data. Panera’s own pages were not available to us, so we could not compare the figures against the current menu. Many of the pages are dated 2020 or 2021, a few show no date at all, and Panera has renamed and reformulated items since then. Treat the numbers as a guide to relative size, which items are big and which are small, rather than as exact values for today. The carbohydrate column is total carbohydrate, and sugars are included inside it. Where a source page did not list a value, the guide says so rather than filling in a guess.
If you track numbers closely, our guide to reading carbohydrate on a nutrition label explains what total carbohydrate, fiber, and sugars mean. Panera’s app and website have a nutrition calculator that is the better source when you are ordering, because it reflects the items you actually build.
Soups: the cup is the lower-carbohydrate way in
Soup is the easiest place to save carbohydrate at Panera, because you control the size. A cup is roughly two thirds of a bowl, and a bread bowl is a different meal altogether.
| Item and size | Calories | Carbs (g) | Fiber (g) | Sugars (g) | Protein (g) |
|---|---|---|---|---|---|
| Ten vegetable soup, cup | 60 | 10 | 3 | 4 | 3 |
| Ten vegetable soup, bowl | 100 | 15 | 4 | 6 | 5 |
| Chicken noodle soup, cup | 110 | 13 | 2 | 1 | 10 |
| Chicken noodle soup, bowl | 160 | 19 | 3 | 2 | 14 |
| Broccoli cheddar soup, cup | 230 | 19 | 4 | 4 | 9 |
| Broccoli cheddar soup, bowl | 360 | 30 | 6 | 6 | 14 |
| Turkey chili, cup | 190 | 22 | 10 | 6 | 14 |
| Turkey chili, bowl (1.5 cups) | 280 | 34 | 14 | 9 | 20 |
| Baked potato soup, cup | 220 | 22 | 3 | 3 | 6 |
| Baked potato soup, bowl | 330 | 33 | 4 | 5 | 9 |
| Creamy tomato soup, cup | 230 | 24 | 1 | 11 | 4 |
| Creamy tomato soup, bowl | 340 | 34 | 1 | 17 | 5 |
Numbers per FastFoodNutrition.org, which lists Panera as its source. Many pages are dated 2020 or 2021, some show no date, and Panera has changed its menu since. Verify in the Panera app or nutrition calculator before you rely on any figure.
A few patterns stand out. The ten vegetable soup is the lightest listed, at 10 g of carbohydrate per cup. The turkey chili lists 22 g per cup but also 10 g of fiber, and it carries 14 g of protein, which is the highest fiber and protein among the soups we found. The creamy tomato soup lists 24 g per cup, and 11 g of that is sugar, rising to 17 g of sugar in the bowl. And the bread bowl changes the math completely: broccoli cheddar lists 30 g of carbohydrate in a bowl and 149 g in a bread bowl. The sourdough bowl itself lists 130 g, and the page notes 670 calories for the bread alone.
Salads: the half size does most of the work
Salads are lower in carbohydrate than most of the menu, but dressing, fruit, candied nuts, and croutons can move the number. The half salads below are listed with dressing on the source pages.
| Item and size | Calories | Carbs (g) | Fiber (g) | Sugars (g) | Protein (g) |
|---|---|---|---|---|---|
| Greek salad, half | 200 | 7 | 2 | 2 | 4 |
| Caesar salad, half | 160 | 13 | 2 | 3 | 16 |
| Asian sesame chicken salad, half | 220 | 14 | 3 | 3 | 16 |
| Green Goddess Cobb with chicken, half | 260 | 14 | 4 | 6 | 21 |
| Fuji apple salad with chicken, half | 290 | 19 | 3 | 11 | 16 |
| Green Goddess Cobb with chicken, whole | 530 | 27 | 8 | 13 | 42 |
Numbers per FastFoodNutrition.org, which lists Panera as its source. Many pages are dated 2020 or 2021, some show no date, and Panera has changed its menu since. Verify in the Panera app or nutrition calculator before you rely on any figure. Whole-size values were available for only some salads.
The Green Goddess Cobb with chicken lists 14 g of carbohydrate and 21 g of protein in the half, which is the best protein-to-carbohydrate ratio on the salad list. The Fuji apple salad sits at the other end, with 19 g of carbohydrate and 11 g of sugars in the half. The Greek salad lists the lowest carbohydrate at 7 g but also only 4 g of protein, so on its own it may not leave you full. Pairing it with a cup of chili or chicken noodle soup is one way to add protein without much carbohydrate.
Sandwiches and You Pick Two
The You Pick Two combination pairs a half sandwich or salad with a cup of soup or another side. That is a good structure for managing carbohydrate, because the half sandwich is the main source. The halves we could find listed 27 to 34 g.
| Item and size | Calories | Carbs (g) | Fiber (g) | Sugars (g) | Protein (g) |
|---|---|---|---|---|---|
| Roasted turkey and avocado BLT, half | 340 | 27 | 3 | 2 | 21 |
| Napa almond chicken salad sandwich, half | 320 | 31 | 2 | 6 | 14 |
| Bacon turkey bravo, half | 320 | 34 | 2 | 3 | 23 |
Numbers per FastFoodNutrition.org, which lists Panera as its source. Many pages are dated 2020 or 2021, some show no date, and Panera has changed its menu since. Verify in the Panera app or nutrition calculator before you rely on any figure. Carbohydrate values were not listed for the half Mediterranean veggie, half classic grilled cheese, or grilled mac and cheese sandwiches (those pages gave calories and protein only), so they are not in the table.
All three half sandwiches list 2 to 3 g of fiber, so most of their carbohydrate comes from the bread. The turkey and avocado BLT has the lowest total at 27 g and the most protein per carbohydrate at 21 g. For the grilled cheese and mac and cheese sandwiches, only calories were available, and the mac and cheese page lists 430 calories for the half. Without carbohydrate figures we cannot say how they compare, so check the app.
Breakfast
| Item and size | Calories | Carbs (g) | Fiber (g) | Sugars (g) | Protein (g) |
|---|---|---|---|---|---|
| Greek yogurt with mixed berries | 300 | 40 | 3 | 31 | 13 |
| Egg and cheese sandwich | 400 | 44 | 2 | 1 | 21 |
| Avocado, egg white and spinach power sandwich | 410 | 52 | 7 | 4 | 12 |
Numbers per FastFoodNutrition.org, which lists Panera as its source. Many pages are dated 2020 or 2021, some show no date, and Panera has changed its menu since. Verify in the Panera app or nutrition calculator before you rely on any figure. The steel cut oatmeal pages listed calories (300 to 340) and protein but no carbohydrate, so oatmeal is not in the table.
Breakfast is where the data surprises people. The Greek yogurt with mixed berries lists 31 g of sugars, which is most of its 40 g of carbohydrate. The two breakfast sandwiches list 44 and 52 g, mostly from the bread. Our type 2 diabetes diet guide covers how to build breakfasts around protein and fiber.
Bakery and sides
| Item and size | Calories | Carbs (g) | Fiber (g) | Sugars (g) | Protein (g) |
|---|---|---|---|---|---|
| Plain bagel | 280 | 57 | 2 | 4 | 10 |
| Wild blueberry muffin | 460 | 69 | 1 | 40 | 6 |
| Chocolate chipper cookie | 390 | 52 | 2 | 31 | 4 |
| Vanilla cinnamon roll | 620 | 109 | 3 | 72 | 8 |
| French baguette side | 180 | 36 | 1 | 0 | 6 |
| Panera potato chips | 150 | 17 | 1 | 0 | 2 |
| Apple | 80 | 21 | 4 | 15 | 0 |
Numbers per FastFoodNutrition.org, which lists Panera as its source. Many pages are dated 2020 or 2021, some show no date, and Panera has changed its menu since. Verify in the Panera app or nutrition calculator before you rely on any figure.
The bakery case holds the largest single items. The vanilla cinnamon roll lists 109 g of carbohydrate, with 72 g of that as sugars. The wild blueberry muffin lists 69 g and 40 g of sugars. Even a plain bagel lists 57 g. Among sides, the apple is the one with fiber (4 g), and the bag of chips lists 17 g, about half of the 36 g listed for the baguette side. The croissant page gave only a calorie range (260 to 540) without carbohydrate values, so it is not in the table.
Drinks, and a note on Charged Sips
| Item and size | Calories | Carbs (g) | Fiber (g) | Sugars (g) | Protein (g) |
|---|---|---|---|---|---|
| Organic milk, 8 fl oz | 120 | 12 | 0 | 12 | 8 |
| Organic chocolate milk, 8 fl oz | 150 | 23 | 0 | 22 | 8 |
| Premium orange juice, 11.5 fl oz | 160 | 37 | 0 | 30 | 3 |
| Fuji apple cranberry charged lemonade, 20 fl oz | 290 | 70 | 0 | 65 | 0 |
| Mango yuzu citrus charged lemonade, 20 fl oz | 350 | 86 | 0 | 82 | 0 |
| Mango yuzu citrus charged lemonade, 30 fl oz | 530 | 130 | 0 | 124 | 1 |
| Strawberry lemon mint charged lemonade, 30 fl oz | 430 | 105 | 0 | 98 | 0 |
Numbers per FastFoodNutrition.org, which lists Panera as its source. Many pages are dated 2020 or 2021, some show no date, and Panera has changed its menu since. Verify in the Panera app or nutrition calculator before you rely on any figure. The Charged Lemonade rows are dated January 2023. Panera said in May 2024 it would stop serving Charged Sips after lawsuits over caffeine content, so those drinks are shown only to illustrate how much sugar a large sweet drink can hold, not as a current order.
Even leaving aside the discontinued Charged Lemonades, the pattern is clear: juice and flavored milk carry a lot of sugar in a small glass. Orange juice lists 30 g of sugars in 11.5 fl oz, and chocolate milk lists 22 g in 8 fl oz. Water, unsweetened iced tea, and plain coffee are the low-sugar defaults, though the pages we reached did not list them, so check the app for current options.
A worked example: three meals, three very different totals
Here is how the numbers add up for three realistic Panera orders. The arithmetic uses only the listed values above.
| Meal | Carbs (g) | Fiber | Calories | Protein |
|---|---|---|---|---|
| Meal A: half salad and a cup of soup | 14 + 10 = 24 g | 7 g | 320 | 24 g |
| Meal B: half sandwich and a cup of chili | 27 + 22 = 49 g | 13 g | 530 | 35 g |
| Meal C: bread bowl and chocolate milk | 149 + 23 = 172 g | 8 g | 1050 | 43 g |
Meal A comes to 24 g of carbohydrate and 24 g of protein. Meal B comes to 49 g and 35 g. Meal C comes to 172 g, which is 148 g more than Meal A. The biggest single swap is the bread bowl: switching the broccoli cheddar bread bowl (149 g) to a bowl (30 g) removes 119 g, which would bring Meal C to 53 g. Your own targets are a conversation for your care team, and nothing in this guide is a recommendation of a number to hit.
To see how any meal affects you personally, a post-meal glucose log or a CGM trace is more useful than any database, and our CGM reading guide explains how to interpret what you see. How to build a better Panera meal
- Pick the cup, not the bowl. A cup of soup lists 10 to 24 g of carbohydrate, and a bread bowl can list more than six times as much.
- Use the half sizes. A half salad or half sandwich is the structure of You Pick Two for a reason.
- Look for fiber and protein. The turkey chili and the Green Goddess Cobb list the highest fiber and protein among the options we found.
- Watch the sugar in the unexpected places. Creamy tomato soup, Greek yogurt with berries, juice, and flavored milk all list double-digit sugars.
- Ask about dressing. The salad pages list dressing as part of the total, so changing or skipping it changes the numbers.
- Use the app. Panera’s calculator will show the current numbers for your exact order.
Common mistakes
- Assuming a salad is low carbohydrate. The Fuji apple salad lists 19 g in the half and 11 g of sugars.
- Ordering the bread bowl without looking. It is the largest single item in the data we found.
- Treating a yogurt or granola cup as a health food. The berry Greek yogurt lists 31 g of sugars.
- Skipping protein. The Greek salad lists only 4 g, so it may not hold you for long on its own.
- Trusting old numbers. Menus change. Confirm in the app.
- Drinking calories. A large sweet drink can hold as much carbohydrate as a full meal.
Questions to bring to your appointment
- What is a reasonable carbohydrate range for a restaurant meal for me?
- Do my medicines mean I should plan meals or snacks differently when I eat out?
- Would a CGM help me see how Panera meals affect me?
- Should I be tracking sugars separately from total carbohydrate?
- How should I handle sweet drinks, juice, and bakery items?
Frequently asked questions
Is Panera okay for someone with type 2 diabetes?
Many people with type 2 diabetes eat at Panera by choosing smaller portions and watching the larger carbohydrate items. Based on the data we found, half salads, cups of soup, and half sandwiches list far less carbohydrate than bread bowls, bagels, pastries, and sweet drinks. A personal plan should come from your care team.
What are the lowest-carb items at Panera?
In the listings we found, the lowest were the half Greek salad (7 g), the cup of ten vegetable soup (10 g), the half Green Goddess Cobb with chicken (14 g), and the cup of chicken noodle soup (13 g). Menus and recipes change, so confirm in the Panera app.
How many carbs are in a Panera bread bowl?
The broccoli cheddar soup in a bread bowl lists 149 g of carbohydrate, and the empty sourdough bread bowl lists 130 g on its own page. Both figures come from a third-party database that lists Panera as its source, so check the current numbers in the app.
Does Panera have sugar-free drinks?
The pages we reached did not list a full set of unsweetened drinks, so we cannot confirm current options. The data we did find shows high sugar in juice and flavored milk. Ask in the app or at the counter about unsweetened tea and plain coffee.
Are Panera Charged Lemonades still sold?
Panera said in May 2024 that it would stop serving Charged Sips after wrongful death lawsuits over caffeine content. The numbers in this guide are from older listings and are shown only to illustrate how much sugar a large sweet drink can hold.
Is Panera soup low in carbs?
It depends on the soup and the size. In the listings we found, a cup of ten vegetable soup was 10 g and a cup of creamy tomato was 24 g. Bowls list more, and bread bowls list far more. The cup is the lower-carbohydrate way to order soup.
Where do these Panera numbers come from?
They come from FastFoodNutrition.org, a third-party database that lists Panera as its source. Many pages are dated 2020 or 2021. Panera’s own nutrition calculator is the better source for the current menu.
